LOWER BACK PAIN

Get medical help urgently for back pain with numbness in the groin, loss of bladder or bowel control, leg weakness, or pain following a significant fall. Otherwise, see a physiotherapist if pain persists beyond a few weeks.
WHY CYCLING ANNOYS BACKS
On a bike your pelvis is fixed on the saddle, your hips are flexed, and your spine is held in one sustained position while your legs drive underneath it. Nothing about that is harmful, but it does demand endurance from muscles most people never train: deep hip flexors, glutes and the trunk muscles that stop your lower back rounding under load.
The typical pattern is a dull ache that builds through a ride, is worse at higher power, worse in the drops, and eases within minutes of standing up. That pattern is a capacity and position problem, not a spine problem.
THE FIVE COMMON CAUSES

FIX IT IN THIS ORDER
- Level the saddle. A nose-down saddle is the single most common hidden cause.
- Check saddle height. If your hips rock at all, it is too high — lower it 3-5mm.
- Shorten the reach. Raise the bars first, then try a stem 10mm shorter. Comfort beats aero for everyone who is not paid to ride.
- Reduce time in one position. Stand for 15 seconds every 5 minutes on the trainer, and shift hand positions on the road.
- Build capacity. Dead bugs, side planks, bird dogs, glute bridges and hip hinges twice a week, for eight weeks, before you judge whether the bike is at fault.
- Rotate your pelvis from the hips, not the lower back. Think about tipping the whole pelvis forward and letting the chest come down, keeping a long flat back.
IS CYCLING GOOD FOR LOWER BACK PAIN?
Often yes
- It is non-impact and keeps you moving, and movement is the standard advice for ordinary non-specific back pain.
- Aerobic exercise reduces pain sensitivity and helps with the deconditioning that chronic back pain causes.
- An upright position on a stationary bike is one of the more comfortable ways to exercise with a sore back.
Sometimes no
- An aggressive, low, long position sustained for hours can aggravate a back that is already irritated by flexion.
- If your pain is worse bending forward, an upright bike set-up with high bars is much more likely to help than a low road position.
- If pain travels down the leg, get it assessed before you add training load.
Practical version: keep riding, ride more upright, ride easier, keep rides shorter and more frequent, and add strength work. Most riders get more relief from that than from any single component change.
TRAINER-SPECIFIC ADVICE
- Make sure the bike is level. A front wheel block that is too tall or too short changes your effective saddle tilt and reach.
- Never coasting means never unloading. Set a reminder to stand every few minutes.
- Long seated sweet spot blocks are the most common trigger for indoor back ache — break them into shorter intervals.
- Rocker plates let the bike move naturally and some riders find they cure indoor back and saddle discomfort outright.
- Keep your head and shoulders relaxed. Indoors people tend to stare at the screen with a locked neck and braced back.
